Week 14:
Six Practical Habits for
Better Daily Routines

This week focuses on protein, snack portions, a scheduled 10-minute walk, an after-dinner routine, consistent wake time and a practical minimum for busy days.

Week 14 Check-In

Build routines that still work on busy days

Week 14 focuses on practical actions for meal balance, snack portions, daily movement, evening routines, sleep and consistency.

ADD ONE PROTEIN SOURCE
DAY 1

ADD ONE PROTEIN SOURCE

Good morning ☀️

Today’s weight-loss tip is to include one protein source in a meal.

Protein is an important nutrient for maintaining muscles and supporting recovery from daily activity and exercise. Including it in a meal may also make the meal feel more satisfying and help reduce the urge to look for another snack soon afterwards.

Chicken, fish, lean meat, eggs, tofu, beans and yoghurt are all practical options. You do not need to prepare a special diet meal or use an expensive product.

For one meal today, check whether it already contains a clear protein source. If it does not, add one palm-sized serving of chicken, fish, lean meat or tofu. You could also choose two eggs, a small tub of yoghurt or another suitable serving 😊

The goal is not to make the meal unnecessarily large. Include the protein as part of a balanced meal and adjust the other portions if needed.

If you have kidney disease, allergies or other medical dietary restrictions, follow the guidance provided by your doctor or dietitian.

PORTION YOUR SNACK
DAY 2

PORTION YOUR SNACK

Good morning ☀️

Today’s weight-loss tip is to avoid eating a snack directly from the packet.

When you eat from a large packet while watching television, using your phone or working, it can be difficult to notice how much you have eaten. Your hand may continue reaching into the packet even after you have had enough.

You do not need to remove snacks completely. The first step is to make the amount visible before you begin eating.

For one snack today, try this:

“Place one serving in a small bowl, close the packet and put it away before you sit down to eat.” 😊

Take only the bowl with you and eat the snack without returning immediately for more. If the product has a suggested serving size on the label, you can use that as an initial reference.

The purpose is not to make one serving as small as possible. It is to choose the amount before eating instead of discovering the amount after the packet is empty.

SCHEDULE A 10-MINUTE WALK
DAY 3

SCHEDULE A 10-MINUTE WALK

Good morning ☀️

Today’s weight-loss tip is to decide when you will walk before the day becomes busy.

A plan such as “I’ll walk if I have time” can easily be postponed when work, family responsibilities or unexpected tasks appear. Setting a specific time makes the action clearer and removes the need to decide again later.

A 10-minute walk may feel small, but it still adds movement to your day. It can also provide a short break from sitting and help you begin building a repeatable walking habit.

Choose one realistic time today, such as:

“I will walk for 10 minutes after lunch.”

Set a reminder if needed, then walk somewhere safe at a comfortable pace 😊

You do not need to walk quickly or turn it into a difficult workout. Completing the planned 10 minutes is the goal.

If you have pain, dizziness or feel unwell, rest or choose another safe form of movement that suits your condition.

CREATE AN AFTER-DINNER ROUTINE
DAY 4

CREATE AN AFTER-DINNER ROUTINE

Good morning ☀️

Today’s weight-loss tip is to create a clear finish to your evening meal.

If you tend to continue eating after dinner without planning to, a regular after-dinner routine can act as a cue that the meal has finished. This may help you notice the difference between genuine hunger and eating simply because food is available.

Tonight, when you finish dinner, clear your plate, put the remaining food away and rinse your mouth with water. Wait about 30 minutes after eating before brushing your teeth 😊

After brushing, move on to another activity such as preparing for the next day, having a shower or relaxing away from the kitchen.

The purpose is not to ban all food after dinner. If you are genuinely hungry, have planned an evening snack or need food with medication, follow that need appropriately.

The goal is to reduce unplanned eating by giving the evening meal a clear ending.

KEEP A CONSISTENT WAKE TIME
DAY 5

KEEP A CONSISTENT WAKE TIME

Good morning ☀️

Today’s weight-loss tip is to avoid shifting your weekend wake-up time too far from your weekday routine.

A regular wake-up time can help keep your daily rhythm more consistent. When you wake several hours later on days off, your meals, activity and bedtime may also move later, making it harder to return to your normal schedule.

This does not mean that you must wake at exactly the same minute every day. A realistic range is generally easier to maintain.

Tonight, try this:

“Set tomorrow’s alarm within one hour of your usual weekday wake-up time.” 😊

When you wake up, open the curtains, drink some water and begin your usual morning routine. These actions can help make the start of the day clearer.

If you have been regularly missing sleep, do not solve the problem by continuing to sleep too little. Prioritise an earlier bedtime and enough total sleep alongside a reasonably consistent wake-up time.

SET YOUR MINIMUM
DAY 6

SET YOUR MINIMUM

Good morning ☀️

Today’s weight-loss tip is to set a minimum action for busy or difficult days.

When your usual plan is a full workout or a perfectly prepared meal, you may feel that there is no point doing anything once the complete plan becomes impossible. This all-or-nothing approach can make one busy day turn into several inactive days.

A minimum action gives you a smaller version of the habit that you can still complete. It keeps the routine connected even when your time, energy or motivation is limited.

Today, write down one clear minimum, such as:

“On busy days, I will walk for five minutes.” 😊

Other examples could be preparing one balanced meal, completing five chair stands or filling your water bottle before work.

Your minimum should feel easy enough to complete on a difficult day. You can always do more when you have the time and energy, but completing the minimum is already a successful action.

WEEK 14 CHECK-IN
DAY 7

WEEK 14 CHECK-IN

Good morning ☀️

Today is our Week 14 check-in.

This week, we focused on practical actions that can support meal balance, portion awareness, daily movement, evening routines, sleep and consistency.

We covered:

  • Adding one protein source to a meal
  • Portioning a snack into a small bowl
  • Scheduling a 10-minute walk
  • Creating a clear after-dinner routine
  • Keeping your weekend wake time within one hour of weekdays
  • Setting a five-minute walk or another small action as your busy-day minimum

Today, look through the list and place a tick next to the actions you completed 😊

After that, choose one action that felt useful and realistic enough to repeat next week. If an action did not work well, consider whether the time, amount or situation needs to be adjusted.

You do not need to have completed everything. This is not a test, and an unfinished action does not mean that the week was unsuccessful.

Accurately recognising what you completed and choosing one action to repeat is enough to keep moving forward 💪
